Protein for Muscle: 1.6 g/kg and the 4-Meal Split

The number most people quote instead — 0.8 g/kg/day — is the US RDA cited by the NIH Office of Dietary Supplements. It was derived to prevent deficiency in largely sedentary populations, not to fuel adaptation to lifting. Reviews of the training literature converge on a productive range of roughly 1.4–2.0 g/kg/day for people building muscle (Schoenfeld & Aragon, 2018). The mid-range figure of 1.6 g/kg is deliberately conservative: high enough to work, low enough to hit with ordinary food.

Why four meals

Each protein-containing meal triggers a temporary rise in muscle protein synthesis (MPS) — the cellular signal driving repair and growth. Total: ~133 g — within rounding distance of target. A shake is a convenience, not a requirement: cottage cheese, skyr, tofu, lentils, canned tuna or leftover roast chicken can fill any of the four slots for less money.

Why it matters

Beginners get one shot at the fastest adaptation window of their training life. Running that window on 0.8–1.0 g/kg extracts less muscle and strength from the same hours under the bar; Morton's analysis showed meaningfully greater fat-free mass gains at intakes near 1.6 g/kg than at lower ones. The split also fixes the most common real-world failure pattern: little or no protein at breakfast, one huge dinner dose, and long daytime gaps with a weak MPS signal. Four anchors of 25–40 g erase that guesswork. It matters even more past 40, when anabolic resistance raises the per-meal dose you need. As a secondary effect, higher-protein diets are consistently more satiating, which helps if fat loss is also on the list.

The honest counterpoint

The 4-meal split is the shakiest part of this evidence, not the strongest. Per-meal thresholds come largely from acute lab studies, and longer trials comparing three versus six daily meals have mostly found no significant difference in hypertrophy. The variable the long-term data genuinely support is total daily intake. The fair response: treat the split as a scheduling tool, not biology.
